i could recommend you a 20 minute workout on your hometrainer. the first four minutes you have to pedal at about 100 watt for a relaxed warmup. then you have to pedal 30 seconds as fast as you can at about 300 watt. the next 30 seconds you should peadal in a lower frequency at about 100 watt to recover yourself. repeat this until you finished 16 minutes. this workout feels like playing a periode in the stanley cup final.
